Step-by-step

  1. Adjust the seat so the handles align with your lower chest, then plant your feet flat and pin your back firmly against the pad.
  2. Grip the handles with a full, tight grip, retract your shoulder blades, and keep your chest tall before you press.
  3. Drive both handles forward and slightly downward in a controlled arc until your arms are nearly fully extended without locking your elbows.
  4. Resist the weight on the return, lowering slowly until you feel a full stretch in your lower chest before initiating the next rep.

Common mistakes

  • Letting the shoulders roll forward at the start of each rep, which shifts stress off the chest and onto the front delts — fix this by actively squeezing your shoulder blades together before every single press.
  • Using a range of motion that is too short by stopping the handles halfway back, which kills the stretch stimulus — fix this by controlling the full return until you feel the chest load completely.
  • Pressing with excessive speed to move heavier weight, which removes tension from the target muscle — fix this by slowing the lowering phase to at least two full seconds on every rep.

Pro tipAt the top of each rep, hold the contracted position for one second and actively try to push the handles toward each other even though they cannot move — this isometric squeeze dramatically increases lower chest fiber recruitment without adding any load.
